A zig zag diet cycles your calories across the week, higher on some days and lower on others, while keeping the weekly average that actually drives fat loss. Use the free calculator below to build your personalized 7-day plan in seconds, then read on to learn how to follow it.

How to Read Your Zig Zag Plan
Your results give you three numbers and a seven-day schedule. Here's what each one means:
- Maintenance (TDEE) is roughly the calories you burn in a day. Eat this much and your weight stays the same.
- Daily average target is your maintenance minus the deficit for your goal. This is the number your week averages out to.
- Protein per day is your steady daily protein target. Unlike your calories, this stays the same every single day, since protein is what protects your muscle while you lose fat.
Below those, your seven days are split into higher days and lower days. Add them all up and the weekly total divided by seven equals your daily average target, which is the whole point: you're moving calories around the week without changing the total that gets you results.
How the Zig Zag Calculator Works
The math is simpler than it looks. First, the calculator estimates your maintenance calories using the Mifflin-St Jeor equation, the same formula dietitians use, based on your sex, age, height, weight, and activity level. Then it subtracts your goal's deficit to find your daily average.
From there, it multiplies that average by seven to get your weekly calorie budget, and distributes that budget into higher and lower days based on the cycle style and intensity you picked. It also enforces a safe daily minimum, so if a low day would drop too low, it raises that day and rebalances the rest. The weekly total never changes, only how it's spread out.
How to Actually Follow Your Zig Zag Plan
A plan only works if you can stick to it. A few rules make that easy:
- Keep protein steady. Hit your daily protein target every day, high or low. It's the anchor that protects your muscle.
- Align your high days with your life. Put higher-calorie days on your hardest training days or your biggest social days (weekend dinners, brunch, events). That's what makes cycling sustainable.
- Judge the week, not the day. A single high day isn't a setback, it's part of the plan. What matters is the weekly average.
- Stay consistent for a few weeks. Cycling works over time, not overnight. Give it a fair run before you judge it.

Is a Zig Zag Diet Right for You?
Calorie cycling isn't for everyone. It works best for people who want flexibility and have a solid handle on tracking their food. It's not the right fit for anyone who needs consistent daily intake, including people managing conditions like diabetes, and it always makes sense to check with your doctor first.
We break down exactly who should and shouldn't try it in our full guide, Is a Zig Zag Diet Right for You? If you've been stuck at a plateau, it's also worth ruling out the other common reasons the scale won't budge before you start.
